Most people treat the lowering phase of a lift as a way to get back to the starting position. Lower the bar, reset, go again. The eccentric is just dead time between reps. This is a significant misread of how muscle adaptation actually works.

The eccentric phase - the lengthening of the muscle under load - produces more force than the concentric and causes more mechanical tension per unit of effort. Controlled eccentrics are associated with greater muscle damage (the productive kind) and, over time, greater strength and hypertrophy gains. This isn’t a fringe claim; it’s well-established in exercise physiology literature. The practical implication is straightforward: if you’re rushing the lowering portion of your squats, bench press, or Romanian deadlifts, you’re leaving adaptation on the table.

What Tempo Training Actually Looks Like

Tempo is written as a four-digit sequence - something like 3-1-2-0 - representing seconds spent in the eccentric, bottom position, concentric, and top position respectively. A 3-1-2-0 squat means three seconds down, one second pause at the bottom, two seconds up, no pause at the top before the next rep.

The numbers matter less than the intention. The point is deliberate control through the full range, not counting beats in your head while your form collapses. Start with a tempo that keeps every rep clean. For most people doing compound lifts, a 3-second eccentric alone - without worrying about the rest of the sequence - is enough to immediately expose where their movement is sloppy.

You’ll also need to drop the weight. Usually by more than feels comfortable. Ego is the main reason people avoid tempo work; five seconds under tension with 70% of your usual load is genuinely harder than moving the heavier weight quickly, but it doesn’t look as impressive.

Where to Apply It

Tempo is most productive on movements where you have direct control of the eccentric - squats, Romanian deadlifts, pull-ups, dumbbell pressing. It’s less relevant on ballistic or Olympic lifts where speed is the training stimulus. Apply it to two or three primary movements per session, not your entire program.

The Thing Worth Sitting With

Slowing down a lift changes what you feel during it - which muscles are working, where your range actually ends, where you’re compensating. Some people find this uncomfortable in a way that isn’t just physical. There’s something revealing about a lift you can no longer move through quickly enough to avoid noticing.
