Most people think about breathing only when something goes wrong - a panic attack, a hard sprint, a moment of shock. The rest of the time it runs on autopilot, which is exactly the problem.
If you spend most of your waking hours breathing shallowly into your chest - which is the default for anyone sitting at a desk, mildly stressed, or simply not paying attention - you are spending those hours with your sympathetic nervous system more activated than it needs to be. Chest breathing is associated with higher respiratory rates and keeps the body in a state that is not quite fight-or-flight, but not rest either. It’s a kind of physiological baseline tension.
By the time you get into bed, that tension doesn’t just switch off because the lights do.
Why the Nervous System Doesn’t Reset on Command
The autonomic nervous system doesn’t have an off switch you can flip at 10pm. It responds to accumulated input across the day. If the dominant signal it received for eight or ten hours was shallow, upper-chest breathing - a pattern associated with vigilance - then lying down in a dark room doesn’t automatically shift it into parasympathetic dominance. Your body is still waiting for a signal that the threat is over.

Diaphragmatic breathing - slower, deeper, with the belly rising rather than the chest - activates the vagus nerve and supports a shift toward the parasympathetic state. This is not a fringe idea; it’s the physiological rationale behind practices like box breathing and extended exhale techniques used in clinical settings for anxiety and stress regulation.
The exhale is the part that matters most. A longer exhale relative to the inhale - something like a four-count inhale and a six- or eight-count exhale - is what actually engages the braking system.
What This Looks Like in Practice
This is not about adding a fifteen-minute breathing session before bed, though that doesn’t hurt. It’s about what’s happening between 8am and 9pm.
Spending even a few minutes per hour breathing with the diaphragm - belly out on the inhale, slow release on the exhale - changes the cumulative signal your nervous system receives across the day. By evening, there’s less sympathetic tone to wind down from.
The sleep problem, for a lot of people, isn’t what happens at bedtime. It’s what was never unwound during the hours before it.
