Most people who take protein seriously are optimising the wrong thing. They’re obsessed with getting a shake in within 30 minutes of training, then eating 60g of protein in one sitting at dinner because the rest of the day got away from them. The distribution problem never gets fixed because the timing myth takes up all the attention.

The anabolic window - the idea that you have a narrow post-exercise period to deliver protein or risk wasting the session - has been significantly overstated in popular fitness culture. Research on muscle protein synthesis consistently shows that total daily protein intake is the primary driver of muscle retention and growth, not the precision of when that protein arrives relative to your last set.

What Actually Limits Muscle Protein Synthesis

The ceiling on how much protein a single meal can stimulate muscle protein synthesis with is roughly 0.4g per kilogram of bodyweight, though this varies by source quality and individual factors. Beyond that threshold, the excess protein doesn’t vanish - it gets oxidised or used for other processes - but it doesn’t stack additional anabolic signal on top of what the meal already triggered.

For an 80kg person, that’s around 32g per meal as a working estimate. Eating 25g at breakfast, 30g at lunch, 30g at dinner, and 20g from an evening snack covers 105g across four feeding opportunities. Eating 10g at breakfast, 15g at lunch, then 80g at dinner delivers the same daily total but misses three separate windows to stimulate synthesis.

This is not a subtle difference. It’s the single most common structural error in how people eat for body composition.

The Practical Fix Is Boring

Every main meal should contain a meaningful protein source - not a token amount. That means eggs or Greek yogurt at breakfast, not just oats. It means chicken, fish, legumes, or cottage cheese at lunch, not a salad with 8g of protein dressed up as a meal. Dinner can carry the largest portion if that’s how your day works, but it shouldn’t be doing all the heavy lifting.

Snacks are an underused tool here. A 150g serving of Greek yogurt (around 15–18g protein), a handful of edamame, or two hard-boiled eggs between meals turns a missed opportunity into a stimulus.

On Post-Workout Protein

If you train fasted and won’t eat for another three or four hours, a post-workout shake makes sense. If you ate a protein-containing meal two hours before training and will eat again within two hours after, the window is effectively irrelevant.

Stop chasing the clock. Fix the distribution.
