Most of the debate around protein timing - eat within 30 minutes of training, space it every three hours, never miss your post-workout window - is built on a concern that outpaces the actual evidence. For people eating enough total protein across the day, shifting a meal by an hour or two does not meaningfully change muscle protein synthesis in any way that shows up in real-world results.

The research that generated the “anabolic window” idea was often conducted on fasted subjects or people with low baseline protein intakes. When you account for habitual adequate protein consumption, the window expands considerably. A 2013 meta-analysis by Schoenfeld and colleagues found that total daily protein intake was a far stronger predictor of hypertrophy outcomes than timing. The window is real - it’s just much wider than supplement marketing ever acknowledged.

Where Timing Actually Matters

The one context where protein timing earns genuine attention is the overnight fast. Sleep is the longest predictable stretch most people go without dietary amino acids, and muscle protein breakdown does elevate during that period. Consuming a slow-digesting protein source - casein being the most studied - before bed has shown real effects on overnight muscle protein synthesis in resistance-trained individuals. Research from the group at Maastricht University has consistently demonstrated this, particularly in the work of Luc van Loon’s lab. This isn’t a small-hours hack. For people training seriously, it’s the one timing lever with consistent support.

Breakfast timing matters less than people assume, and pre-workout protein even less than that - provided you’re not training in a multi-hour fasted state.

The Simpler Problem

Most people fixating on timing are not hitting their total daily target. The average protein intake for adults in many Western countries sits well below the 1.6–2.2g per kilogram of bodyweight range consistently associated with supporting muscle retention and growth. Optimising timing on top of an inadequate baseline is like adjusting tyre pressure on a car with no oil.

Get the total right first. Distribute it across meals in a way that fits how you actually eat - not according to a protocol designed for elite athletes in controlled conditions.

The pre-sleep window is worth taking seriously. Everything else is worth spending a lot less mental energy on than the industry would like you to.
