Most of the debate around protein timing is a distraction from the thing that actually matters: whether you’re hitting your daily total at all. The difference between eating protein at 7am versus 10am is trivial. The difference between eating 160g of protein and 90g of protein is not.
That said, there is one context where timing has real, practical consequences - and it’s not the post-workout anabolic window that supplement companies spent two decades selling.
The Actual Problem Is Protein Distribution
Research on muscle protein synthesis consistently points to distribution as the lever most people are ignoring. Specifically, the issue is that most people eat a small breakfast, a moderate lunch, and then load the majority of their protein into dinner. That single large serving might be 60–70g of protein, but there’s a ceiling on how much of that can be used to stimulate muscle protein synthesis in a single sitting - likely somewhere in the range of 30–40g for most people, though the exact figure depends on body size and protein source.
The rest isn’t wasted exactly, but it’s not driving muscle repair and adaptation in the way a distributed intake would.
The practical fix is dull but effective: spread protein across at least three meals, each with enough to meaningfully stimulate synthesis. For someone targeting 150g per day, that might look like 40g at breakfast, 45g at lunch, and 45g at dinner, with a small amount elsewhere. It’s not complicated. It’s just not how most people actually eat.

Where the Workout Window Fits In
Post-training protein does matter - but not because of a mysterious 30-minute window. It matters because training sessions are often followed by a long gap before the next meal, which means muscle protein synthesis gets elevated by exercise but then has nothing to work with. If you train at 6am and don’t eat until noon, that’s a problem.
The fix isn’t a protein shake the second you rack the barbell. It’s just not going six hours without protein after a session that deliberately breaks down muscle tissue.
The Number Still Comes First
If you’re not consistently hitting 1.6–2.2g of protein per kilogram of bodyweight - a range supported by sports nutrition research - then distribution is irrelevant. Get the total right first. Then look at how it’s spread across the day. Timing as a concept only becomes worth optimising once those two things are already handled.
