Most people who track their protein still don’t eat enough of it. They’ve read about the anabolic window, they time their shakes within 30 minutes of training, they split their intake into precise four-hour blocks - and then they hit 110g on a day they needed 160g and call it close enough. The timing precision is genuinely impressive. The total is quietly catastrophic.
The research on protein timing has become more nuanced over the last decade. The post-workout “anabolic window” - that urgent 30-minute deadline - has largely been walked back by exercise scientists. The window appears to be considerably wider than originally suggested, possibly several hours, especially for people who ate a meal a few hours before training. What hasn’t changed is that total daily protein intake remains the dominant variable for muscle protein synthesis and body composition outcomes.
The Math That Actually Matters
For most people trying to maintain or build muscle, a reasonable target is somewhere between 1.6g and 2.2g of protein per kilogram of bodyweight per day. A 75kg person sits in a range of 120–165g. That’s not a trivial number to hit without deliberate effort, and it’s the number most people fall short on - not because they forgot to drink their shake immediately post-training, but because two of their three meals were built around carbohydrates with a secondary protein source.
Distributing that total across three or four meals does have some practical merit. There’s evidence suggesting that muscle protein synthesis responds better to multiple moderate doses of protein throughout the day than to one or two very large ones. But “moderate dose” here means roughly 30–40g per meal for most people - not the 15–20g you get from a chicken breast over pasta.

What This Looks Like In Practice
Building meals backwards from the protein source changes the math quickly. Anchor the meal with 150–200g of cooked meat, fish, cottage cheese, or Greek yoghurt, then build carbohydrates and fats around it. This isn’t a philosophical shift - it’s a structural one.
Every meal having a clear protein anchor is a more reliable system than any timing protocol.
The One Case Where Timing Does Matter
If you train fasted - no food for three or more hours before a session - then getting protein in reasonably soon after training is probably worth doing. Not because the window is narrow, but because you’re already in a prolonged fasted state and delaying further creates an unnecessarily long gap. That’s the exception, not the framework.
For everyone else eating normally before training, the question of whether to eat protein at 6:47pm or 7:15pm is not the question worth spending energy on.
